SETUP 设置

1 red - 1 blue spring; short straps with loops; headrest flat (to avoid excessive cervical flexion).

CUES 口令

Starting position: Supine, arms by sides, legs parallel at 45°, feet in loops, pelvis neutral. Movement: Inhale slightly bend knees; exhale legs arc back, sequentially rolling spine up to shoulder blades; inhale slight external rotation and bend knees until thighs parallel to floor; exhale roll spine down sequentially, finally extending legs to start. Imagery: Spine like a string of round pearls, lifted and lowered one by one.

起始位:仰卧,手在身体两侧,双腿平行伸直在 45 度角,脚在套环中,骨盆中立位。动作:吸气微屈膝;吐气双腿呈弧形往后,将脊椎分节卷起至肩胛骨位置;吸气微外旋并屈膝,直到大腿平行于地面;吐气将脊椎分节卷回到床面上,最后双腿伸出回到起始位。想象提示:脊椎像一串圆润的珍珠,一颗一颗提起再放下。

【Direct】On exhale, pull up and back from the pubis, guiding each spinous process to leave the carriage sequentially until the weight is supported by the shoulder girdle. During descent, keep the femurs fixed over the chest, focusing on letting the lower margin of the sternum touch the carriage first. Inhale at the top to increase posterior rib cage expansion, using internal tension to assist spinal elongation. 【Indirect】Flexible Bamboo Blind: Imagine your spine as a fine bamboo blind; when rolling up, each slat gathers steadily and equidistantly; when descending, it spreads out smoothly segment by segment like a hanging curtain. Folding Silk Screen: When frogging the knees, feel the body like a folding ornate silk screen, with the axis right at your hip joints. Inverted Vine: When rolling up, the legs are like vines climbing upward in the air, with upward energy provided by the core foundation. 【Space】Virtual Semicircular Track: Feel your toes tracing a giant, translucent semicircular track, ensuring the trajectory fills every inch of reachable space above the body. Diagonal Axis Reduction: When rolling up, strive to shorten the distance between the sternum and knees; when descending, let the crown and tailbone pull toward opposite far poles of the room. Filling Invisible Molds: Imagine a miniature arch bridge mold above the carriage; as you descend, try to let the spinal vertebrae fit perfectly into every groove of the mold. 【Feeling】Underwater Buoyancy: Feel as if you are in warm, buoyant water; the roll-up is not a forceful push but an effortless lift by a gentle current. Flowing Fine Sand: Imagine the inside of your spine filled with flowing warm sand; as you descend, the sand flows from the head toward the tailbone, bringing the vertebrae back to the carriage quietly and solidly. Silent Muting: Attempt to let the sound of the carriage returning dissolve completely into your breath, using ultimate silence as feedback for your precise eccentric control of spring tension.

COMMON ERRORS 常见错误

Rolling up instead of back; lumbar initiating return instead of sequential spinal articulation; excessive spinal compression on neck.

往上卷而不是往后卷;回到起始位置时腰椎先卷动而非脊椎分节;脊椎太高压迫颈部。

PRECAUTIONS 注意事项

Contraindications: Acute cervical conditions, osteoporosis (avoid excessive flexion).

禁忌症:急性颈椎病症、骨质疏松(避免过度屈曲)。
